The Ultimate Guide to Hangboard Training
If there is one undisputed truth in rock climbing and bouldering, it is this: finger strength dictates your absolute limit. You can have flawless footwork, a core of steel, and limitless endurance, but if you simply cannot hold onto a microscopic crimp or a frictionless sloper, you will not send your project.
Enter the hangboard (also known as a fingerboard). Hangboarding is the most efficient, measurable, and controlled method for building raw tendon and muscle strength in your fingers and forearms. Unlike climbing on a wall, where technique and foot placements mask your true finger strength, the hangboard isolates the fingers completely, allowing for highly targeted physiological adaptations.
Understanding Grip Types
How you grip the edge determines which tendons bear the load and which muscles do the heavy lifting. Proper form is non-negotiable for avoiding injury.
- The Half-Crimp: The gold standard of hangboard training. In a half-crimp, your fingers are bent at a strict 90-degree angle at the PIP joint, and your thumb rests gently next to your index finger. This grip is highly transferable to real climbing and recruits maximum forearm muscle.
- The Open Hand (Drag): Your fingers remain extended with only a slight bend, relying heavily on the friction of the pad and the passive tension of your tendons. This grip is mechanically safer than crimping and is essential for holding slopers and deep pockets.
- The Full Crimp: The fingers are sharply hyper-extended at the first joint, and the thumb is wrapped heavily over the index finger to lock it down. Warning: You should rarely, if ever, full-crimp on a hangboard. It places catastrophic stress on the A2 pulleys and drastically increases injury risk. Save it for the crux of your actual project.
Popular Training Protocols
Depending on your climbing goals—whether you want to boulder harder or avoid pumping out on sport routes—you need to choose the right protocol.
- Repeaters (Hypertrophy & Endurance): The classic 7-on, 3-off format (or 7s hang, 53s rest). Repeaters are designed to build local forearm endurance and muscle mass. By taking incomplete rests between hangs, you train your forearms to recover while pumped, mimicking a long pumpy sport route.
- Max Hangs (Maximum Strength): The ultimate tool for boulderers. A typical max hang involves hanging from a 20mm edge for 7 to 10 seconds, followed by a massive 3-to-5-minute rest. The goal is sheer neurological recruitment and tendon stiffness. You should add weight to yourself until hanging for 10 seconds feels like an absolute maximum effort.
- Density Hangs (Tendon Health): Longer hangs (20-30 seconds) on a larger edge at body weight, typically done to rehab an injury or thicken the connective tissues in the fingers during an off-season base phase.
Safety and Injury Prevention
Hangboarding is incredibly safe if done correctly, but ego can quickly lead to ruptured A2 pulleys or severe elbow tendonitis.
Never hangboard cold. A thorough warm-up on larger jugs, coupled with some light pull-ups and shoulder mobility work, is mandatory. When you hang, your shoulders must remain "active." Do not sag onto your skeletal structure with your elbows completely locked out by your ears. Keep a slight micro-bend in your elbows and engage your scapula—imagine trying to bend the hangboard in half.
Finally, beginners (those climbing for less than a year) should avoid rigorous hangboarding altogether. Your muscles develop strength in weeks, but your tendons take months to years to catch up. Focus on climbing on the wall to develop baseline tendon conditioning before jumping onto a 20mm edge.
Why Tracking Your Hangs Matters
Progress on a hangboard is measured in millimeters and kilograms. If you don't track your exact rest times, hold depths, grips, and added weight, you are just guessing. Guessing leads to plateaus, or worse, overtraining.
Using a dedicated tool to log your hangboard metrics allows you to monitor your average daily load and spot dangerous spikes in volume before an injury occurs. Over time, correlating your increased max hang weight with your climbing grade on the wall proves that your training is actually translating to sending harder projects.
